How to visualise

Visualisation has a real research literature and a manifestation industry, and they are not the same thing. Here is what the first one actually supports, what to do if you cannot picture anything, and a method you can run tonight.

Two things wearing the same word

“Visualise your goals” means two different things depending on who is saying it. One is a technique sports psychologists have studied for decades: athletes and performers rehearsing a movement or a moment in their mind before doing it for real, to prepare the body and steady the nerves. The other is a manifestation practice that borrows the same word and claims a great deal more — that picturing something clearly enough helps cause it to happen.

This page is about the first one. The second one gets an honest hearing where it overlaps with the research, and a plain “no evidence for that” where it doesn’t.

The useful version has a name in the literature: mental practice, or motor imagery when it involves a physical skill. It means rehearsing an experience in your mind — sight, but also movement, sound, feeling — closely enough to what the real thing will be like that some of the preparation transfers. It is closer to a dress rehearsal than to a wish.

The distinction that matters more than any technique

Almost everything useful about visualisation collapses into one question: are you rehearsing the doing, or are you enjoying the having?

Process imagery rehearses the steps — walking into the room, the first sentence, the difficult question, the recovery when it doesn’t go smoothly, the follow-through. Outcome imagery skips to the result — the offer accepted, the trophy raised, the applause. Sport psychologists sometimes call these cognitive and motivational functions of imagery; the researcher Allan Paivio’s framework, later developed into an applied model by other sport psychologists, is where this split comes from (INSEP, on the content and function of mental images).

The research points fairly consistently toward process. Reviews of imagery use in sport describe cognitive-specific imagery — rehearsing the exact skill — as the type most reliably linked to learning and execution, while motivational imagery (confidence, arousal, the win itself) does other jobs, mostly around self-belief and nerve, but does not substitute for rehearsing the skill itself (applied imagery model review, Taylor & Francis). Picturing the trophy might settle your nerves. It will not teach your hands what to do.

What the research actually supports

The best-known meta-analysis on this, Driskell, Copper and Moran (1994), pooled decades of mental-practice studies and found a real, positive effect on performance — smaller than physical practice (an effect size of roughly d = 0.78) but still meaningful (roughly d = 0.53), and stronger for tasks with a real cognitive component than for pure strength or endurance tasks (Driskell, Copper & Moran, 1994). A follow-up replication and extension roughly twenty-four years later, by Toth and colleagues, largely confirmed the effect still holds (Toth et al., 2020, Psychology of Sport and Exercise).

On the neuroscience: imagined movement does activate overlapping brain territory with actually performing that movement — a distributed network including premotor and parietal regions — which is why researchers describe motor imagery and motor execution as showing “functional equivalence” (functional equivalence, motor simulation theory). That is real and worth knowing. It is not the same as saying the brain cannot tell the difference between imagining something and doing it — that line shows up constantly in pop-science writing and it overstates the finding. The overlap is partial, the imagined state recruits additional cortical resources the real one doesn’t need, and at least one recent meta-analytic comparison found motor imagery actually shares more neural territory with working memory than with execution itself. The honest summary: rehearsing a movement in your head engages some of the same machinery as doing it, which is plausibly why the mental-practice effect on performance is real — but it is a rehearsal, not a rough draft of the real neural event, and it does not replace the real event.

The counterweight nobody puts next to it

Here is where this page tries to do something most guides skip. If mental rehearsal helps, why did Heather Kappes and Gabriele Oettingen find, in a well-known 2011 study, that people who fantasised about an idealised future ended up with less energy for pursuing it — lower measured drive, fewer job applications sent, less effort put in — than people who thought about the same future more realistically (Kappes & Oettingen, 2011)?

The two findings are not in conflict once you separate what each kind of imagining actually is. Kappes and Oettingen’s participants were doing outcome imagery of the purest kind — savouring the arrival, the having, with nothing about the work in between. Their proposed explanation is that a vivid enough sense of already having something supplies a kind of premature satisfaction, and the body relaxes instead of mobilising. The sport-psychology literature, by contrast, is almost entirely about process imagery — rehearsing the difficult middle, not skipping to the end.

Put plainly: rehearsing the process helps. Savouring the outcome on its own does not, and can actively work against you. Oettingen’s own answer to this, developed across other studies, is mental contrasting — holding the outcome you want next to an honest picture of what stands in the way, rather than either dwelling on the obstacle alone or floating past it. It is the bridge between the two literatures, and it is close to what good process imagery already does: you don’t rehearse the difficult conversation going perfectly, you rehearse it including the part where it’s awkward, because that’s the part you actually need to prepare for.

How to actually do it

Perspective. You can watch from inside your own eyes (first person) or from outside, as if watching a video of yourself (third person). The research on which is “better” is genuinely mixed — first person seems to recruit more of the sensory and motor system and tends to suit rehearsing a physical skill or a felt experience; third person suits stepping back to see the bigger shape of a situation. For process imagery — the conversation, the movement, the difficult moment — first person is the sensible default. Try third person if you’re rehearsing something where perspective itself is the point, like noticing your own body language from outside.

Senses beyond sight. The strongest imagery research in sport psychology — the PETTLEP model, developed by Holmes and Collins — treats imagery as most effective when it recruits the whole body, not just a picture: the physical stance, the sounds and setting of the real environment, the actual emotion you’d feel, run at real speed (Holmes & Collins, PETTLEP model). A visualisation that is only visual is doing a fraction of the work it could. What does the room sound like. What are you holding. What does your stomach feel like in the seconds before you speak.

Duration and pace. Run it in real time where you can, not sped up — the whole value is in rehearsing the actual difficult seconds, not skimming past them. A few minutes is enough for most single sessions; the research behind the meaningful effect sizes above is built on repeated short sessions over days or weeks, not one long attempt.

When. Two different jobs, two different times. Rehearsing a specific event — the interview at ten, the conversation this afternoon — works best done once, closer to the event, so the details are fresh. Rehearsing a skill or a habit you’re building works better as a short, repeated practice, and evening or first thing in the morning are simply the times most people can protect a few quiet minutes, not because either time is proven better.

When the image won’t come. Don’t force a picture that isn’t arriving — narrate instead. Say what’s happening in a sentence, in your head or under your breath, the way you’d describe it to someone on the phone. The rehearsal value is in the sequence and the detail, not in how vivid the picture is.

A method for tonight

  1. Choose one specific thing coming up in the next few days — not “the future,” one moment: a conversation, a meeting, tomorrow morning.
  2. Sit or lie down. Three slow breaths, eyes closed if that’s comfortable.
  3. Start a few seconds before the hard part, not at it — walking into the room, sitting down, picking up the phone.
  4. Slow down at the difficult moment and let it take as long as it will actually take. Include the part that might go wrong, and what you do next.
  5. Bring in what you’d hear, hold, and feel in your body — not just what you’d see.
  6. Carry it past the end. The two minutes after it’s over, still going, still you.
  7. Open your eyes. Write one line about what happened in it.

A difficult conversation

Rehearse your opening line exactly as you’d say it, then the pause after, then the moment they say something you didn’t expect — and what you do with that, not a version where they say what you hoped.

A performance or interview

Rehearse the walk in, the first question, the one you don’t have a great answer for. End it walking back out, not at the imagined applause.

An ordinary morning you want to go differently

Rehearse the alarm, the first five minutes, the choice point where yesterday usually went sideways — the phone reached for, the snooze pressed — and what you do instead, in enough detail that tomorrow’s version has something to follow.

If you can’t picture anything at all

A meaningful minority of people cannot form voluntary visual images — no picture, however faint, on command. This is called aphantasia, a term coined by the neurologist Adam Zeman and colleagues in 2015 after studying people who reported a “blind mind’s eye.” Estimates of how common it is vary with how strictly it’s defined, from under one percent for the most complete cases to around three to five percent using broader criteria (an international estimate of visual imagery ability, Frontiers, 2024; Exeter, a decade of aphantasia research). If every guide to visualisation you’ve read assumed you can conjure a picture and you simply cannot, you are not doing it wrong — you are one of a real, studied group, and the standard instructions were never written with you in mind.

Aphantasia is rarely total. Most people with it can still reason spatially, remember facts about a scene, and imagine sound, movement or touch even without a visual image to go with them. So the rehearsal still works — it just needs a different channel:

Questions people ask

Does visualisation actually work?
For rehearsing a specific skill or moment, yes — a large 1994 meta-analysis and a 2020 replication both found mental practice produces a real, if moderate, improvement in performance, roughly two-thirds the size of physical practice. It works best for tasks with a real thinking component and worst for pure strength tasks. It is not a mechanism for causing outside events; it is a way of rehearsing your own part in them.
What is the difference between process and outcome visualisation?
Process imagery rehearses the doing — the steps, the difficult moment, the recovery when something goes wrong. Outcome imagery pictures the result — winning, the offer, the applause. The research supports process imagery fairly consistently. Outcome imagery on its own has been shown to leave people with less drive to pursue the thing, not more.
Is it true the brain can’t tell the difference between imagining something and doing it?
No, and this page won’t repeat that line. Imagined movement does activate some of the same brain territory as actually performing it, which is part of why rehearsal transfers to real performance. But the overlap is partial, imagining takes extra cognitive effort real execution doesn’t need, and at least one meta-analytic comparison found imagined movement actually shares more neural territory with working memory than with the executed movement itself.
Should I visualise in first person or third person?
Research on this is genuinely mixed. First person — watching through your own eyes — tends to suit rehearsing something physical or emotionally close, like a difficult conversation or a movement. Third person, watching yourself from outside, suits stepping back to see the shape of a situation. For rehearsing a process, first person is the sensible default.
What if I can’t picture anything in my mind?
A meaningful share of people — roughly one to five percent, depending on how it’s measured — have aphantasia, a genuine inability to form voluntary visual images, first named by researchers in 2015. The fix isn’t to force a picture. Narrate the sequence in words, rehearse it physically, or write it out in present tense. The rehearsal value comes from the sequence and detail, not from how vivid anyone’s mental picture is.
How long should I visualise for, and when?
A few minutes is enough for one session. Run it at real speed rather than skimming through it. For a specific event coming up, do it once, close to the event. For a skill or habit you’re building, short repeated sessions over days or weeks are what the research is actually built on, not one long session.
Is visualisation the same as manifestation?
They share a starting move — picturing something — and not much else. Manifestation, as commonly taught, claims that picturing a thing helps bring it about. The research on mental practice makes a narrower claim: rehearsing your own actions in your mind can prepare you to perform them better. Can visualisation replace actual practice or preparation?
No study behind this page suggests that, and none of the effect sizes come close to that of doing the real thing. Mental rehearsal is most useful alongside physical or real-world practice, not instead of it — the strongest results in the research come from combining the two.
